Warm-up: Total of 700

  • 150 swim, rest :20
  • 300 (4 x 25 drill/50 swim), rest :20
  • 150 (3 x 25 kick/25 drill), rest :20
  • 100 swim

Main set: Total of 500

  • 6 x 75, rest :20 after each
    • Odds (#1/3/5): 25 easy, 50 build to a fast finish
    • Evens (#2/4/6): 50 comfortable pace, 25 fast
  • 50 easy swim

Pull set: Total of 500

  • 4 x 125 pull, rest :30 after each, descend 1-4

Kick set: Total of 200

  • 4 x 50 kick, rest :10 after each

Cool down: Total of 100

  • 100 easy swim
