Warm-up: Total of 800

  • 200 swim, rest :20
  • 150 pull, rest :20
  • 100 kick, rest :15
  • 50 swim
  • 4 x 75 (kick/drill/swim), rest :15 after each

Main set: Total of 600

  • 3 x 200s, descend 1-3, rest :20 after each

Pull set: Total of 500

  • 200 pull, rest :25
  • 150 pull, rest :20
  • 100 pull, rest :15
  • 50 pull, rest :10

Cool down: Total of 100

  • 100 easy swim
